The marathon is the only common race distance where the event itself exceeds your glycogen stores. At approximately 90–120 minutes of race-pace running, most runners deplete stored carbohydrate — the fastest fuel source for muscles. Every training decision you make should aim to delay that wall or raise the pace at which it hits.
This fundamental constraint shapes marathon training: you need enough long runs to teach your body to burn fat alongside glycogen, enough easy volume to build aerobic infrastructure, and enough specific workouts to raise your lactate threshold closer to marathon pace. Do too little and you'll blow up after 30 km. Do too much too fast and you'll get injured before the start line.
The first phase is about building your aerobic engine. Run mostly at easy effort (Zone 1–2, conversational pace) and gradually increase weekly mileage by no more than 10% per week. The goal is not to run fast — it's to log time on feet, stress the cardiovascular system gently, and build the connective tissue resilience that prevents injuries in the harder phases.
Long run target by the end of base: 25–28 km. If you're not close to this distance, extend your base phase before starting the build.
Now you introduce quality. One tempo run per week at lactate threshold effort (roughly 20–25 minutes at a "comfortably hard" pace you could sustain for an hour). Long runs extend toward 32–35 km. Interval sessions (optional but beneficial) sharpen your aerobic ceiling and make marathon pace feel more comfortable.

The highest volume and most demanding weeks. Your longest long run (typically 32–35 km, not the full marathon distance) happens here. Resist the temptation to run a "practice marathon" — the recovery cost is too high. Many runners also do a tune-up race (half marathon) 4–6 weeks before race day to calibrate fitness and practise race-day logistics.
Reduce total training volume by 40–60% over the final 2–3 weeks. Keep some intensity in your runs but cut duration significantly. Your body uses this time to repair micro-damage, top up glycogen stores, and arrive at the start line fresh. Most runners feel sluggish or anxious during the taper — this is normal ("taper madness") and not a sign your fitness is fading.
The single most important workout in any marathon plan. Done at 60–90 seconds per km slower than goal marathon pace. The long run builds fat oxidation, trains your gut to process mid-run nutrition, and develops the mental resilience to keep moving when your legs hurt. Do it once per week on a rest-day-adjacent day.
Also called a lactate threshold run. 20–40 minutes at a pace you could sustain for roughly 60 minutes if pushed — about 25–30 seconds per km faster than marathon pace. Tempo runs raise your lactate threshold, meaning you can run faster before accumulating the metabolic fatigue that forces you to slow down. One per week is usually enough.
Later in your build phase, practise running at your goal marathon pace in the middle of a longer run. A typical structure: 5 km easy + 16 km at marathon pace + 5 km easy. This teaches your neuromuscular system what goal pace actually feels like — so it doesn't feel like an emergency on race day.
