What Is Plantar Fasciitis?

The plantar fascia is a thick, fibrous band of tissue running along the sole of the foot, connecting the heel bone to the base of the toes. It supports your arch and acts as a shock absorber with every footstrike. Plantar fasciitis is irritation and micro-tearing of this tissue, usually where it attaches to the heel bone, caused by repetitive strain that outpaces the tissue's ability to recover.

The classic, near-universal symptom is sharp heel pain with your very first steps in the morning or after sitting for a while — sometimes described as stepping on a pin or shard of glass. The pain typically eases within the first few minutes of walking as the fascia warms up, then can return after standing for long periods or later in a run.

Set realistic expectations early: unlike shin splints or IT band syndrome, plantar fasciitis is notorious for taking months rather than weeks to resolve, especially if training continues without addressing the cause. What Causes Plantar Fasciitis in Runners?

  • Tight calves and Achilles tendon. Limited ankle flexibility increases tension transmitted directly to the plantar fascia with every stride. Calf tightness is one of the most consistently identified risk factors in the research.
  • Sudden increases in training load. A rapid jump in mileage, a switch to more speed work, or a return from a break after time off are the most common triggers — the same training-load pattern behind shin splints, IT band syndrome, and runner's knee.
  • Worn-out or unsuitable shoes. Cushioning degrades well before a shoe looks visibly worn — most running shoes lose meaningful shock absorption by 500–800 km. Very flat or very high arches also change how load is distributed across the fascia.
  • Hard running surfaces and prolonged standing. Concrete and other unforgiving surfaces increase impact loading on the fascia; a job that involves long periods standing compounds the daily strain even outside of running.

  • Calf stretch against a wall: 3 × 30 seconds each leg, both with the back knee straight and slightly bent, at least twice daily
  • Plantar fascia-specific stretch: Sitting down, cross the affected foot over the opposite knee, pull the toes back toward the shin, hold 30 seconds, repeat 3 times — especially first thing in the morning before standing
  • Towel scrunches: Scrunch a towel on the floor using only your toes, 3 sets, to build intrinsic foot strength
  • Frozen water bottle roll: Roll the arch of the foot over a frozen bottle for 5–10 minutes, particularly after running, to reduce inflammation
  • Eccentric calf raises: Slow, controlled 3-second lowering phase, 3 × 15, which has specific evidence for tendon and fascia recovery

Returning to Running After Plantar Fasciitis

Don't return to your previous mileage until you've had at least 1–2 fully pain-free weeks of daily activity, including first steps in the morning:

  • Week 1: Short, easy runs on soft or even surfaces (grass, track, treadmill), 3 sessions
  • Week 2–3: Gradually extend duration, monitor next-morning symptoms closely
  • Week 4+: Resume normal surfaces and rebuild mileage at ≤10% per week, continuing calf and foot work throughout

Keep calf stretching and foot strengthening as a permanent part of your routine — plantar fasciitis has a meaningfully high recurrence rate in runners who stop the maintenance work once pain-free.
