How the Running Calorie Calculator Works
This calculator uses the MET (Metabolic Equivalent of Task) formula: Calories = MET × body weight (kg) × duration (hours). MET is a measure of exercise intensity standardised by sports scientists. Running has a MET range of approximately 8.0 (easy jogging) to 14.0+ (all-out race effort), compared to 1.0 for sitting still.
Duration is derived from your pace and distance. The calorie total is the gross calorie burn — total energy expended including your resting metabolic rate during the run. This is what most apps and heart rate monitors report.
MET Values for Running
The effort levels in the calculator correspond to these MET values (from the Compendium of Physical Activities):
- Easy / Recovery (MET 8.0): Conversational pace, can speak in full sentences. Most of your weekly mileage should be at this intensity.
- Moderate / Tempo (MET 9.8): Comfortably hard — roughly your long run or tempo effort. Can speak in short phrases.
- Hard / Interval (MET 11.0): 5K to 10K race effort. Breathing hard, can speak only a few words at a time.
- Race effort (MET 14.0): All-out. Equivalent to a 5K or shorter all-out race. Unsustainable beyond 30–40 minutes for most runners.
Calories Burned Per Km — What to Expect
A useful rule of thumb: running burns approximately 1 kcal per kg of body weight per km. A 70 kg runner burns roughly 70 kcal per km at easy pace. This makes distance the primary driver of calorie burn — not speed.
Running faster does increase calorie burn slightly (higher MET), but the effect is smaller than most people expect. Running 10 km at race effort burns about 15–20% more calories than running the same 10 km at easy effort — the larger difference is how long it took you.
Fuelling Your Runs
The carbohydrate estimate in the calculator is based on roughly 65% of calories coming from carbohydrate at moderate-to-hard efforts. This means a 10 km run at moderate effort for a 70 kg runner burns approximately 120–140g of carbohydrate — close to your liver's entire glycogen reserve.
For runs under 60 minutes, water is usually sufficient. For runs of 60–90 minutes, a single gel mid-run (22g carbs) helps. For runs over 90 minutes, aim for 30–60g of carbohydrate per hour starting from the 45-minute mark.
